Hi OcUK buff-ones, I need some advice

My story in short, is that I have moved far away from where I work and commute 4+hours (more often + than not) a day.
I used to cycle to work and ever since I moved this has obviously not been possible. This hasn‘t caused me to gain weigh (not a lot anyways), but I feel my body fat percentage has most certainly increased.

Now, I have absolutely no time for the gym, however I have been following a friend’s progress on Facebook and his results are astounding.
In a nutshell, he doesn’t go to the gym, does his kettlebell exercises twice a week and then does cycling during the weekend. He is also on a strict diet, but more on that a bit later.

I have checked out some videos online, but my question to you is: can you recommend me some beginner friendly exercises I can do?
I’d be looking to do only upper body exercises as I cycle as well and my legs are thus taken care of.

Can anyone recommend me a routine please?

On the Diet: My mate said just to follow a very simple rule: “If it grows, you can eat it, as much as you want”
The only exceptions are: no Dairy, no cheese, no Wheat, no Sugar in your coffee (of course all the usual suspects to be excluded like beer, chocolates etc).
Oats and Banana for breakfast, baked potato and tuna for lunch or a salad, and then meat and veg for dinner. Does this sound ok to you?

Any help and pointers will be much appreciated!

Cheers

I like my kettlebells, i use them more for my cardio but essentially you'll want to master;

the swing, clean and press, jerk, turkish get up for your core. I use them about 3x a week in addition to other training.
