Current specs are:
i5 2500k
gtx 570
120gb SSD
8 GB ram

Thinking I should upgrade my GPU, but I'm not sure whether to get a r9 390 or a gtx 970

Both the 390 and 970 are great so it really is a tuff choice, i sugest you look at benchmarks for the games you play and resoloution.

Can not see you being dissapointed with either.

Firstly get a decent cooler and overclock your CPU

Use the money on a 390 or 970 as you rightly said, if you're 1080p either will be just fine, the only reason I went with the 970 was it had a better power consumption figure.

My cpu cooler is a hyper 212 plus, I've tried overclocking but I think I didn't get a very good chip as it struggles to overclock. I'm more inclined to buy a 970 due to a free copy of phantom pain, but I don't know if the extra vram of the 390 will be useful.

I thought the only difference between the two was that z68 could overclock and could also make use of the integrated gpu, where as p67 could only overclock.
Just checked and yeah you're right, they're the same when it comes to overclocking.
So you can't hit up to 4GHz?

You got real unlucky with that chip.

I had that same board with my old 2500k build, you should be easily able to do 4.3 - 4.5GHz with very little effort.
