Hi everyone,

My first post here (waits for the traditional ‘claimed’ reply :p). Firstly, it is a long read so grab yourself a coffee or something :)

I’ve been reading on these forums for many months and have read some excellent advice from some dedicated people so I feel its best I ask here.

Stats:

5ft 5
21 years old
16.5% bodyfat measured with callipers (just finished a cut was 21.5% bodyfat)
146lbs I believe I’m holding approximately 116lbs of lean muscle and bodytype being an Endomorph (was 158lbs before cut)

A little background on my training experience – was on a bulk for 11 months and recently finished a cut for 3 months.

What I’m looking for is some help fixing up a training routine that are specific for my two main objectives listed below. Also, it would be helpful if you could advise on the method I’m using to achieve my goals and whether it’s the right one.

1) Gain lean muscle/mass
2) Reduce bodyfat/eventually lose 1.5 inch from belly area

Now I’ve read Gordy’s sticky and plenty of other posts to know that you cant bulk and cut. I am pretty lean now but still hold about 1.5 inches of fat around my belly button area. I’ve tried to lose it with extra cardio, HITT, super-setting, dropping calories but it’s not working the way I planned . Don’t get me wrong I could shift the fat by doing cardio 5 times a week and then bulk but I’m starting to lose my muscle in recent weeks so I don’t think that would be a good idea.

So I’ve decided to bulk (as I’m starting to feel too light) for 6-8 weeks and then cut for 2-4 weeks. I would repeat this process twice, which by then I would hold more lean muscle and BF% should drop? Also, as I will be holding more lean muscle it would be easier for me to lose the fat when I do the cut? Would this work well taking into consideration my goals?

Now I can only weight train twice a week for 1 hour as I have other commitments. For my bulking plan I was looking at Frankie’s 2 day split 4x6 routine (posted on MuscleTalk). Have any of you used it for a bulk? If so what was it like? Any better 2-day splits you can recommend? I’m also planning on having one optional cardio session – 40min SSCV during the 6-8 weeks bulk period and even more cardio during the cut.

My calorie intake is currently 1600 and have used this amount during the most recent cut. I don’t want to add fat back on straight away so shall I up my calories bit by bit to 2000, 2250 and then 2500 in order to bulk? My diet is pretty clean since the cut so I feel I can maintain a clean diet throughout the bulk.

What would be a good protein/carb/fat ratio for my goals? At the moment I’m eating high protein, high/medium fat, low carbs. I can provide more information on my diet if necessary. In terms of supplements I was going to use creatine, whey protein, multi-vitamins, omega 369, milk protein concentrate before bed, dextrose post shakes and BCAA tablets?

Any advice greatly appreciated thanks!

Two one hour sessions of weight training a week to bulk up? Ain't going to happen, mate. No point going for the whole diet shebang if you're not willing to put in the time to actually work out.

I did a full body today it felt good and im planning on eating like a horse :) Will 2500 calories be suffient to bulk on?

Any advice on my diet would be helpful. Today I ate the following:

Breakfast 7am: 3 eggs and 2 toast
Train 10am-11am
PWO Shake: 40g protein + oats
Lunch 1pm: Thai chicken baguette from EAT (647cals, 32g protein, 62g carbs, 30g fat)
Tea 4pm: Chicken sandwich (400cals, 25g protein, 40g carbs, not sure about fat content)
Snack 6pm: Cashew nuts (300cals)
Dinner 8pm: Chicken+sweet potato (about 350 cals)
11pm: 30g of milk protein
Bed 11:30

what were you consuming when cutting?
were you losing fast?
if so, add 400kcal and see how it goes.
if not, add 200 and see. then add more as needed

I was consuming about 1600-1700 calories on my cut. I lost about 1lbs per week for about 9 weeks then it slowed down completely and it was difficult to keep it up.

For my PWO shake is it okay to have protein+oats or do I need some other form of carbs?

oats are good pre
post you want something fast like waxy maize starch. are you buying protein from shops or online in bulk?

I've been buying unflavoured whey protein online from myprotein. Is there any good ready made protein+carbs or is it better to mix it up yourself?

BTW, does my diet side of things look okay?

making it yourself = cheaper :D definitely good :]

if the kcals add up mate then cool. only think i would say is breakfast wants to be bigger imo - more eggs and more carbs

How about 2 eggs + 2 toast (400 cals) and then Whey + oats (400cals?)

should be good :]
as you are bulking you want to have as much energy to perform in the gym :]

Yeap. Also from my last bulking experience the only part of my body which was lagging way behind my other muscles was my triceps. I was doing dips and skullcrushers. Is there any specific reason why this could be or is it just down to genetics? Is it a wise idea to add in a extra tricep exercise this time round to gain some extra size?

depends really, how were your dips? were they more chest based?
might be worth adding cgbp tbh.

Personally, I would try get down to 12-14% before starting a bulk, but it's your call.

If you are endomorphic, you probably don't deal very well with carbs, i'd make sure you are getting around 10g of Omega-3 daily and try to eat the majority of your daily carb intake around your workouts.

I could barely do 5 reps when I was heavier but now i'm comfortable doing 3x10. Dips leaning slightly forwards.

Alternate each week CGBP with dips?
