Dips, pull ups (assisted if you can't do a pull up yet) both 5x5, added to a or b respectively or both if you like.

Core work such as reverse crunches, plank (proper plank), pallof press.

Try Bulgarian split squats too, they are lol but good.

Should fill your time nicely.
 
I can do pull ups and stuff that is all fine :D and alright man thanks. I just felt like crap walking out the gym after like 30 minutes not even feeling tired... It doesn't feel like a true workout.
 
It sounds stupid but I hope so. I like waling away feeling like I've really worked hard and got something out of it! Gyms closed tomorrow for a re-ferb so ill try squeeze a session saturday if I can if not sunday afternoon might be my only option even though I have a rugby match :/
 
Pretty good session tonight I was at the gym for 2 hours instead of 25 minutes.
Lifts were feeling a bit harder than usual but me and my mate decided to get in the pool after, go in the Jacuzzi, steam room then another little swim just as a bit of relaxation.
I do have some Videos but I need to get my cable and transfer them..I've looked at them and..they're not good I need to improvee!
 
Sorry got then uploaded just didn't get a chance to link them yet! Ill do it when o got home. Played Rugby today we won pretty close game can't remember the exact score something like 27-22
 
Your backs not straight and your cores not locked on your rows, so you're rounding there. You look exceedingly flat on your bench? Is there an arch on your back at all? Also looks like your torso/ribs drop at the bottom of the rep?
 
I really try to get my back straight but when I lean over it just..bends haha! and what do you mean locking my core? and yeah I just lay flat shall I arc my back and what do you mean?
 
Not great on either count if I can be blunt. Check out the 'Form' thread. :) Basically, core, shoulder, etc. bracing is non-existent and reshape of both movements is wrong.

I would give a longer reply, but this is the third time I've tried. :D
 
You need to pull the bar in to your waist ( for a narrow grip) on a bent over row. At the moment that looks more like a bent over upright row.

Learn to keep your core tight and back straight (tension on hamstrings) as this is a very useful position to learn (deads, and any bent over work.
 
Basically keep your back straight on the rows, if you can't its either too heavy or your doing something crazy wrong :p

Bench press you do need some form of an arch as opposed to nothing, you need to be completely stable from the feet up so plant them in to the ground and lock your legs, you need to pinch your shoulders back and they shouldn't be coming forward off the bench. Also, engage yours lats and grip that bar like there's no tomorrow. Bench press is a full body lift, you shouldn't be moving around all over the place you need a solid base to press from.

Squats was 50KG - Started to struggle a bit as I was bit sore from Rugby yesterday.
OHP 30KG - Again I struggles as Rugby killed me yesterday.
Deadlifts - Forgot what I did AGAIN stayed 40 AGAIN so I'm just going to make a bigger Jump Friday and I've actually recorded properly now bot just relying on my-what is clearly ****- memory.

Dunno what to do about the being sore and tired after Rugby situation as I can't change the days I go so I'm Just gunna have to man it.
